Consider a worked example using the calculator's defaults: a 30-year-old woman who is 170 cm tall and weighs 65 kg. Her BMR is 10 × 65 + 6.25 × 170 − 5 × 30 − 161, which equals 650 + 1062.5 − 150 − 161, or 1401.5 kcal per day. That single figure represents the energy she burns before any walking, cooking, or exercise at all. Notice how heavily weight and height dominate the result — every kilogram of body tissue costs about ten daily calories to maintain, which is why the equation must be re-run whenever weight changes.

BMR alone, however, is incomplete, because you do not lie still all day. Total Daily Energy Expenditure (TDEE) adds the calories burned through movement, the thermic effect of food, and any planned exercise. The calculator estimates TDEE by multiplying BMR by an activity factor drawn from five standard tiers: sedentary at 1.2, lightly active at 1.375, moderately active at 1.55, very active at 1.725, and athlete at 1.9. Continuing the example, a moderately active version of that woman has a TDEE of 1401.5 × 1.55, or roughly 2172 kcal per day — about 55 percent more than her resting metabolism.

Energy balance is the whole game. If you eat exactly your TDEE, your weight is stable. Eat more and the surplus is stored; eat less and the deficit is drawn from stored fat. The calculator converts that principle into two practical targets. The cutting target subtracts 20 percent of TDEE, giving about 1738 kcal in the example, a moderate deficit aimed at steady fat loss without crushing energy levels. The bulking target adds 10 percent, giving about 2390 kcal, a modest surplus that supports muscle growth while limiting fat gain.

Why minus twenty and plus ten rather than symmetric numbers? A 20 percent deficit is aggressive enough to move the scale reliably — roughly 0.5 to 0.8 kg of fat per week for most people — while staying above the threshold where metabolic adaptation and muscle loss accelerate. A 10 percent surplus is deliberately conservative because lean mass gains are slow; a small surplus repeated daily compounds into meaningful progress without a rapid fat gain that a larger surplus would produce. Both figures are dials, not laws, and should be adjusted by real-world tracking.

It is equally important to understand what the estimate can and cannot do. Mifflin-St Jeor is a population formula, validated mainly on adults between about 18 and 80 years old. Individuals deviate: a highly trained athlete may have a true resting rate several hundred calories above the formula, while someone who has dieted heavily for years may sit below it. The activity factor is the second-largest source of error, and people systematically overstate it. The result, therefore, is a scientifically grounded starting point that must be verified against weekly body-weight trends, not a prescription.
